Saturday Run

I am meeting Patrick Murphy (and others?) at "The Line" on Saturday at 9am for a long run. Those who want to run less (due to the race the next day) can do that too. You'll get to hear my jokes and stories of heroism for half the time.
Note - "The Line" means the DC/Md line of Rock Creek Park on Beach Drive...or where we meet for half our runs. Pretty soon I'll open a trading post there.

CLASSIC RACE

Back in the days of yesteryear this was the race to be at. I remember a young Erik Kean breaking the course record in 30 something. I remember a not so young Jim Hage surging past me with quarter of a mile to go and maybe about 4 years ago, a fleet Steve $ coming up on my rear end and passing me with less than a half of a mile to go. Its the best 10k in the city in terms running through a neighborhood.

Long Run on....Saturday?

Due to the race on Sunday, I was thinking or doing my long run on Saturday. I am NOT racing Sunday, but have a better chance of getting some company for 18 miles on Saturday.

I will be at the race cheering on Sunday and will join those running on a cooldown (I'll simply tack on extra and get in 10 or so).

Does anyone want to run 18 on Saturday?

People have been running hard. Take it easy and let the muscles recover. don't run more than two days in a row on the pavement or down the road you will regret it.

What are people's logistical plans, like when are you heading up to boston and how? when are you returning. where are you staying? How are you getting to the line? what are you doing that night?

I will be staying in Brockton, MA. 20 miles or so due south of Boston, 45 minutes away from hopkinton. We probably will have a spare bedroom and ample sofa/floor space for an airmatress or sleeping bag.

I am considering having chrissie drop me off at hopkinton state park (.7 miles from the start and there will be a shuttle) or at the "south street industrial park?" also about a mile away. looks like roads in the vicinity close around 7/7:30? I don't know how much i want to explore this... has anyone done either of these, and in particular last year... since it was the year they changed the times?

Is anyone driving up and would like some company/gas money?

TRAINING

Today's run was tough. Reaves is like superman out there. We took shots trying to wear him down but to no avail. I even threw a few darts of Kryptonite that simply bounced off of him. The only one able to sustain his might is none other than the silent assassin, Chris Bain.

In all seriousness, unless you guys get injured, you should be able to break 2:30 at Boston.

Keep it up.

My training is going ok. Total miles for this week was about 59. Trying to work out all kinks before the mighty marathon.

Mt Washington Race

Anyone interested in the Mt Washington Road Race? It's a unique experience, 7.6 miles long with nearly 5,000 feet of climb (nearly 12.5% avg grade). I've done it before, and for some reason I kind of want to do it again. It's in June, in NH, and there's a lottery to enter. The lotto closes on March 15. The deal is, if there's a group of us who want to go, we can sign up together and have a "shared fate" in the lotto--all in or none in. Supposedly the chances are identical to individual entry, but if we all get in, it might be a cool group trip.

after 13 comments on the blog I cannot figure out where people have decided to run on Sunday. I would prefer variety with some hills and such. I say we meet at the line and go from there. people can run whatever and meet back at the cars and then get coffee at starbucks.

joe, you can come and run on trails as I am sure someone else will want to join you. I think this should be a very controlled run. Maybe start off jogging for a bit and gradually build into it. considering everyone will be hungover from the night before, this might be the most reasonable route to take.

STRETCH/YOGA/STAY FLEXIBLE

and be merry. I have been reading some people's training logs and of course, have witnessed some injuries and tiredness and such.

I know I sound like a destroyed record but folks, PR being the exception, would do well to really focus on flexibility, stretching and developing the core.

I was at the gym last night, in a stretching class with beautiful women(besides the point). Bottom line, is after an hr.of active isolated stretching i felt like a new man.

You guys are running hard. You need to spend as much time keeping the body limber as you do running.

I bought a rope and fitness ball for the office. I stretch, and do core work in the CUBE. This makes for efficient workout. Work and workout at the same time.

RUNS THIS WEEKEND

There will be a run from the store this weekend at 8:30am sharp. Usual run of 8-10 miles at moderate pace.

On Sunday there will be a 18-21miler( 2hr plus run). I suggest something different this go-around. Of course, i am not sure what.

I will throw out something along the lines where we start from the MD/DC line and go down Beach Drive until we hit Pierce Mill. We then circle back and run up Ross drive and encounter major hills. We run back to the Nature center and then back to Ross drive where we continue until we hit Beach drive again. We run along Beach drive and then veer left on a paved road that takes us into Chevy Chase/Silver Spring. We then run on the outskirts of the park and slowly circle back to the line. This is less than 18 but is filled with hills. For those that want more they can add on. Just an idea.

PS. please invite others to these runs. They do not have to be elite runners but simply people looking to run with others and have fun. The more the merrier.

Team Talk


I spent some time fixing up the blog this weekend...the things you do when you can't run!


PHOTOS - I started a slide show but I need more pictures to put up on it...so if you have any, please get them to me. I put every picture I had archived but I need more. I'd prefer to download them off a link rather them being e-mailed to me.


GEAR - I added the GRC men's standards for shoes and gear on the right hand side of the blog. These standards were established after long talks, meetings and back-and-forths with various members of the team. If you've run any of these times in the past 6 months, are not injured (ie - currently training/racing) AND show up regularly to GRC runs (weekday and/or weekend) you will be eligible for some gear and a store discount. See Ben next time you are in the store for additional information. Those who have not hit any of these times BUT show up to group runs and are committed members to this team will also be eligible for some perks at the discretion of Ben and GRC management. Obviously no one is coming out for group runs in order to get a free long sleeve, but the gear will help ID us at some of the bigger area races. I've been informed that new gear (including singlets for everyone who shows up regularly to runs) has been ordered. Apparently there is a huge back-order and it will take some time before it arrives. Hopefully we get it pre-St. Patrick's Day, but it should be here before Cherry Blossom (where it looks like we'll have a huge showing). We currently have only a small handful of women. Once the roster grows, we'll create standards here too. Same with masters and age-group runners. At the moment 90% of those who show up for team runs are 20-something males.

GROUP RUNS - in an effort to "bring this back to the store" we'll continue to meet at GRC every other Saturday. The other Saturday we can meet at either the store or at any location.

RACE REPORT

P. Reaves and I met up for the Club 10M Challenge this brisk Sunday morning for what was to be a nice, steady tempo run, just under marathon pace @ 5:40/mi. We tacked on a 4mi warmup and cooldown to make it a nice 18 mile Sunday run. Since we were not counting it as a race, I figured it was OK to forgo my usual race attire and wear a shirt. Good thing, because I don't think it had quite reached the freezing point at race start.

Reaves and I ended up running together for much of the race. At the beginning, it was a struggle to hold back--we were so close to a pack of 5 or 6 runners near the front, and it was tempting to go with them. The first mile (if you can believe the mile markers...) was 5:23, and we decided it was a little faster than we wanted. We settled down a little, and after missing the second mile mark, we hit mile 3 at 16:24 (interestingly enough, this was 5 seconds faster for me than mile 3 at the 10K last weekend--go figure) and felt really comfortable. At this point, we were in the top 10, with the pack still visible up ahead. The halfway point was 27:30 or so, for a 5:30/mi average, still feeling good, not like a race. I didn't catch every mile--Reaves I think has them on his watch--but I'm pretty sure several of the markers were off. Mile 6 was very tough and hilly; I definitely pushed it too hard and sapped a lot of energy from my legs. I fell off pace a little at mile 7 while Reaves kept on. Together, though, we began passing stragglers off the pack. It's always a good feeling to be moving up this late in the race. For me, the last few miles were tougher than I would have liked, but I was able to keep a reasonable pace without feeling like I was going all out. We cruised it into the finish, with me a little behind. The unofficial results had Patrick at 6th place (55:42) and me at 8th (55:48). Not bad, 5:35/mi overall--pretty close to the effort that we wanted to put in.

For me, I relearned/reinforced several things to keep in mind when racing longer distances: 1) It is very hard to hold back at the beginning, but it is a must in longer races like this; if I was truly racing today, I would have gone almost as slow as I did through the first half. 2) I need to eat before a race of this distance, especially since I ran a 4 mi warmup (today I didn't eat, and I felt the lack of energy the last mile). 3) I shouldn't blow myself out on hills in the middle of a race just to keep on pace--I would have been better off dropping a few seconds on mile 6; I probably would have made up the time (and more) at the end.

RACE UPDATE

Guys, I am not hurt but a bit beat and mentally burnt right now. Nothing killer but just need a few days off from running hard.

Its like marriage, there are the good and bad days and all of the days in between. Great thing about running is one can simply ignore the sport for a few days until the love is rekindled. Not so easy in marriage.

i think i will skip the race tomorrow and just chill out and do some kayaking or a hike and enjoy some peace.

Knee

My knee seems to be getting better. The knee pain definitely hurts more in the mornings then eases as the day goes on. However, it's been hurting less and less each day. You can't argue with that. It's been just over three weeks since I first noticed pain and it's been about 10 days since I stopped running...aside from last Saturday when I foolishly raced the GW B-day 10k - that definitely delayed my recovery. I've been icing 2x a day and getting some light stretching in. I attempted to water run earlier this week, but that also irritated my knee...likely because I was still making the knee "motion" under water. Water running definitely helps with "impact" (shin/feet) injuries, but not as much with "motion" injuries. I've nixed any other attempts to cross train. Rest is likely the only aid in recovery.

The plan now is to start up on Monday; ease back all next week then go full bore starting next weekend. Again, I can run with my knee pain, but the goal was to take time off NOW rather than make the issue worse and take time off in mid-March. I hope the gamble will pay off. Either way, I plan to press forward with the utmost efficiency by early March. Double sessions are scheduled to start in a few weeks. The time is now and if I am to take on Cherry Blossom and Boston no-holds-barred-style, I can't delay anymore in my training. If I end up in a wheelchair after the marathon, so be it. The eyes of the red fox are hungry and damn determined.

Marathoning for lovers

Hey guys, long time no see/talk, but I need advice and figured since there are some running couples on this blog that you could help me out. I also posted on LetsRun.com, but think most of the advice I get there won't be very useful...

I'm running the LA marathon next weekend with my girlfriend and need your help. It's her first marathon and we'll be shooting for 4hrs. As some background, I'm a 2:48 marathoner and have completed 4 in the past 2 years. I also ran middle distance in high school and college before getting into marathons. She has been running since high school on a more casual 5k/10k basis, completing a half marathon last year in 1:50. In other words, she is very new to this distance. I've done her 16-miler and 20-miler with her, so I have a glimpse into the emotional/physical pain she'll be in towards the end.

My plan for race day was to not register and jog alongside her. I'm doing a marathon of my own in late March, and really don't feel like paying for this one on top of that (Side note: I'm also flying from the east coast and am getting a hotel room because I'm not allowed to stay in her sorority house). I didn't think running with her would be a problem seeing as some big marathons like Boston don't care who is out on the course, but the LA marathon website states that unregistered runners will be escorted off the course.

So, I have three questions:

1.) Should I just pay the $100 and make sure I'm able to run the entire race with her? (I probably will end up doing this to make the start line and finish line logistics easier)
2.) What is a good walking break strategy - how would a first-time 4hr marathoners usually break up their walking? I've advised her to shoot for a minute of walking every 30 minutes, and one every 15 minutes past 20 miles. This is what she's practiced in her long runs.
3.) What can I do during the marathon to encourage her/take her mind off the pain? The past couple long runs when she started slowing down I think I've come across as slightly agitated and not supportive. On marathon day I want to be as helpful as possible.

For planning purposes we are located in Montgomery County, MD approximately 25 miles north of the District of Columbia. Most likely the headquarters area will be located in Gaithersburg, MD. I will pass along updates as we progress forward towards the 2009 US Cross Championships. Granted an 8K is 10 times his normal race length and he was probably just taking it easy to help his team qualify, but a win is a win.

BODY MAINTENANCE AND ALLEN'S RETIRING

After a few weekends of hard running it appears that the war against becoming a couch potato or regular shmoe is taking a toll. People might be getting tired, fatigued, injured, etc. Running hard simply does more harm than good to the joints and leg muscles. How to maintain and keep it fun is the key.

I am in no way trying to sell massage therapy to people but I will say that it does little harm to try it out and see whether it works for you.

If we can get a group or say, 3-5 people interested, I can talk to a local therapist to see about getting a special group rate. Furthermore, we can set it up for Saturday and have it conducted at the store in Chevy Chase.

Just an idea for now but I am sure you all know that regular massage and breaking up of scar tissue and getting quick and immediate blood flow to damaged leg muscles is one of the best ways to keep the engine in solid working order.

On a more humorous note------ I read Allen's running blog. He is making a claim that at age 24, he is done, through, had it, etc and he is retiring. The old man is going on to drinking and carousing and finding himself.

Good luck Allen. As soon as you get bored of this new journey you can un-retire and come back to running.

RACE PACKET RACE SERIES

FYI------I noticed that the first race of the RACE PACKET RACE SERIES takes place this weekend. Race Packet is a local running publication that sponsors a little local race circuit. If you participate and win, you get $500. Most people on the team can win if they focus on the key races. The first race is the RRCA club challenge this weekend and then there are about 9 others throughout the year. If you pickup the local racepacket magazine at a race, all of the races are listed. The magazine is also at the Georgetown Running Company store.

TRAINING

Well, for those not in the know, myself, Chris, Matt, Michele, Kelly, Lauren and some others busted it out at Chief Ike's Mambo room last night. Back when I was in preschool that was a spot I would go to for a night of random nuttiness and good music.

Last night did not disappoint. There was good music and atmosphere and plenty of beer.

At some juncture of the eve, all were in full bloom and dancing away. Matt Ernst looked like a man possessed as did Chris. Allen had his thing going, hands in pocket and all.

In all, it was a memorable eve. I left early so I am hoping the rest of the crew made it back in one piece.

As for training, this AM, a bunch of us met out at Difficult Run. There was the following:

I am not sure what people have going on post race eve(sat). However, I have spoken with Allen Carr, who is looking for love in all of the wrong places:) Sorry Allen, but its true. Anyway, Allen along with myself and Michelle Sikes(who is visiting from WF) want to party.

Location will be either Adams Morgan or U St. Area. Others can and should come and join the fray.

RACE ON SAT

Are all on the list racing for certain, this weekend? I am making final roster now. Klim is the only ? due to knee trouble. Others? let me know asap.

Also, there was a last minute glitch with the fee. Instead of getting in comped, we might get a 70% discount and have to pay $10. Not 100% sure yet. Will let ya know soon.

Also, Jake made a good suggestion which is, lets meet-up(Allen, thats your phrase man) as a group for a pre-race bonding session/warm-up. I plan on getting to the packet pickup at 7:45am. I suggest we meet at the pickup spot at 8:am and then head out for a 1 or 2 mile easy warm-up.

At this point, we have an army of a team racing, so the mere sight of us might be enough to disable the competition.

CHILL OUT

Speaking from experience on the injury front, I can only re-emphasize the CHILL term. Unless you are Michael Wardian, you will break from the running addiction. I have seen the best runners in the area die off one by one due to injury. They peak in their late 20s and then, boom, something happens, and by their early 30's they are a mere shadow of their former selves. There is always the exception such as Hage, Moeser, Rolly, etc. but these are by far, the few and lucky.

Jake and Reaves and others are running great. However, some are putting in miles similar to what the pros do. Unless I am missing something, very few of you if any really take time to do the body maintenance thing such as go to massages and Yoga and all the things you might think are lame or not important, you do not have time to do, etc.

All of the pros who put in the megga miles and train hard do lots of the maintenance to keep the blood flowing and the muscles limber.

Think of your bodies as being really expensive cars(the best). They need to be oiled, tuned and pampered to run smoothly.

Knee Pain

Speaking of injuries, I am hoping someone who reads the blog might be able to help me...

My knee pain is on the inside of the top "ball" of my left knee. I felt it 2 Fridays ago while walking around after my run and I can't seem to place how/when it started...but it wasn't something that happened (at least that I felt) while running. I ran over the last two weekends fine but last Monday morning, when I woke up, my leg was stiff. I tried to run, but decided it was best to take the day off. I iced and Advil-ed. Last Tuesday the knee felt better and it warmed up quickly...it was a little worse on Wednesday morning and about the same Thursday. Fast forward almost a week later and I still have the pain...not worse nor better. It warms/loosens up after 30 minutes and I can still push hard, but my guess is that I don't want to aggravate it. I've been icing 2x a day and using heat pre-run. The pain is more severe in the morning when I wake up (no movement for 8 hours?). It almost feels like I banged my knee against something and bruised it...and I don't think that happened. If I lift my leg up and down (bending at the knee) there is sometimes a slight pop.

Again, I can run, but it can be a bit distracting. Any thoughts on what it might be or what I can do - someone on this list has to have had this pain before.? I seem to notice more today (Tues) and I will likely take two cautionary days off and see how it feels come Friday, but I invite feedback in the comments below. Thanks in advance.

HAMSTRING

Joe, in reference to the injury you have. My only piece of wisdom is avoid the shots. In the short term they may help but long term it could hurt. Cortisone is like advanced Advil but it can really kill cartilage and other tissue. I have had a bad hamstring in my right leg for over 14 months. I can run but the muscle is always being yanked back. leg cannot fully extend. Anyway, i have been doing ultra sound and getting active isolated stretching for 4 weeks and it is much better. The doc I go to treats some of the best runners around. He was a great runner in his day and knows the life of a nutty runner. It has been awhile since i have posted on the blog or even been on the blog for that matter. two weeks prior to the club XC championships I tweaked my hamstring during a fartlek type workout at S. Germantown Rec park in the grass fields. I hit a low spot and immediately felt some pain. With ice, Advil and my absent-minded self, i felt that i could take it easy on the fast paced running and be ok. I had a grade 3 injury during my soph year that took me out almost an entire year of running.... so i didn't think it was anything more than a slight pull. a few days before club champs, I came down ill and decided to rest my hamstring at the same time, as I along with some running buddies of mine noticed a slight limp in my gait. When i came back to run I felt good for a week at 45-50 miles. The following week was the complete opposite... The back of my leg flarred up and it hurt to just walk on it. I couldn't run up hills without pain. I decided to finally call up an orthopedic. They sent me for xray/MRI and found that I had a Grade 2 hamstring injury (partial tear to the upper orgin of the muscle where it attaches to the connective tissue of the pelvic bone). I am in my 4th week of PT and it is getting better. I have had cortozone combined with electrode pad therapy to try and break up scar tissue and decrease inflammation. It is a strange injury because all you can do is treat it with rest, ice and therapy. I can walk on it with no problem ( i am on my feet all day teaching). I just can't squat down without some pain and i can't push off the ground and curl my hamstring (the kick back portion of the running stride). I am finally able to stretch quite a bit and I began eliptical training (boringly low resistance). In 2 weeks I will be cleared to begin running 2 miles 3-4 times a week. I have been in the pool doing laps with just my upper body and placing a float in between my ankles... so i haven't lost a whole lot of cardio fitness...
Bottom line, I really miss running... I was at a low point prior to this set back where running was becoming a chore... I almost feel that this injury was a gift of regeneration. My core strength and muscular strength/endurance have been strengthened more than ever before due to concentrating my energy into this neglected part of my fitness from before.
I am looking forward to hit the canal path again with all of, the old anglers inn runs with jake, christiam and Jason were one of my favorite sites to run. Obviously toeing the starting line of a race is what I really want... I am going to be smart and take my time coming back... I have broad street 10miler in the back of my mind for may... we will have to see my progress...
From looking at the previous blog postings... I see a lot of you are really putting the hammer down. I think it is awesome that many of you have been running together. The miles you are putting in are consistent and the quality days look like they will really pay off for the marathon. Keep up the good work... I hope to come out and meet the members i have not met yet... possibly run part of one of your long runs with some of you, just to get out in 4 weeks or so.

TAKE IT EASY

As mentioned below, the run yesterday was great. Incredible group and intense run.

My only advice is to take it real easy after a run like that. Even if you feel good. Take some time off and let the micro tears in the muscles heal. Protein and blood flow and lots of raw veggies will assist in this effort. Massage therapy and a yoga class, maybe?

Case in point. After the run, Murphy dropped me off at my gym downtown. I did some stretching and some sets of free weights(light weight and high repitition). Felt fine.

Walked a bit and stayed standing for several more hrs. Around 3:30, i felt my heel just kind of fall apart. It got real inflamed and then sore to the point I had to cab it home.

Got home and stuck the foot in an ice bucket for an hr. It was like putting a burning ember into some cold water. Totally bizar. Anyway, eventually the fire was extinguished and it seems to be fine now.

Lesson is_______Should have gone home after the hard workout and soaked in a tub of ice and then rested the wheels.

On a side note, the run yesterday tells me that Jake, Chris, Jason and big Reaves should all run 2:30 or under for the marathon. I am certainly not there yet and might not get there as I am fearful about putting in the necessary effort to take that next step. Will see.

Canal Workout

We had a solid workout today rolling down along the Canal from mile marker 27 to mile marker 12...15 miles total. I checked that site I told everyone about and have listed that guy's mileage numbers below in parenthesis. You can see it for yourself here - http://www.rundc.com/Trails/DC/C&OTowpath.html

Allen, Dwyer, Bain, Reaves, Max, Murphy, Matias, Dylan and Me met for the w/o. The goal was to run 4 x 2-mile at 5:35 - 5:40 miles...or 11:10-11:20. We warmed up for a mile + and started the workout at mile 26 on the towpath. We split into 2 big packs; Matias, Me, Dwyer, Allen and Reaves were in the first and the rest were just a few steps behind. We regrouped after each rep. Below are our rough splits (from the first pack). Note - some have argued the towpath is 4 sec slow per mile, but we had a tail wind and I would argue it is slightly downhill. Overall I would say our times were fairly accurate.

26 to 24 (1.97) =10:53

24 to 23 = rest

23 to 21 (1.97) = 10:40...From 23 to 22 we ran 5:01...I checked the site and this is actually .95 miles...or a 5:16 mile...so still fairly quick. 5:16 "feels" right, no?

21 to 20 = rest

20 to 18 (1.99) = 10:59. We tried to get this rep back under control

18 to 17 = rest

17 to 15 (2.01) = 10:50. We ran 5:25 and 5:25 even

15 to 14 = rest

Bain, Me, Dwyer and Reaves ran a 5th rep and finished four abreast in our quickest deuce of the day...

14 to 12 (1.95) = 10:25...the first mile is 1.11 and the second is .84

2+ mile cooldown

I clocked a 53:49 effort for 10 miles...excluding rest miles. The total mileage was 17+. Overall it was a great workout and even better that so many people were "in the mix".

I encourage others to post their report, splits, how they felt, which rep was easiest/hardest etc.

TWO RACES

I am doing some local DC roadrunners race this sat in Bluemont Park in Arlington. Its a 12k and I will use it strictly as a tempo since I have not done one this week. Probably 6 minute pace at most.

I know next week many of you are doing the GW1oK against the vaunted Pacers. Susannah suggested that she, myself and one other run the Georgewashington marathon relay race the next day. If I did this I would skip the 10k. In any case, Jim Hage and Luke Merkel's parents have the record of 2:36, that dates back to 1989. I think each person needs to run about a 5;55 mile over 9 miles to get best their mark. This is very feasable. In any case, if someone out there is interested, this is a chance to make history.

ALSO...........

You guys and gals who want to make this thing work, please send forth your ideas and such. This is not dictatorship or a Jake or Max or whoever, thing. We are just trying to keep this running group going and get a little support/love along the way.

There is lots of talent and drive here so lets not let it go by the wayside is my motto.

Since this is a hobby for most if not all of the folks here, lets put it in perspective as such. In other words, have a club/team that supports quality running for the working joe runner. What type of infrastructure and such needed to make this happen is developing.

THEMES GOALS AND OBJECTIVES

Hi,

Upon some brainstorming with folks about the team/club concept, one piece of criteria that needs to be met for being part of this outfit is to provide me with a one page outline of your goals and subsequent plan of attack to meet them. I will compile in a MS Word document and send back out to everyone for reference and pleasant reading.

EXAMPLE

Jake Klim sent me a nice and sweet synopsis of his current training plan and what he hopes to achieve in the upcoming year. He lists training and times he wants to meet per distance.

He also provides a nice paragraph explaining what he wants to do with the team/club, why he values it, the role he wants to play, etc. If you need an example to follow, you might have him send you his plan.

CONTEXT

Jake, myself and others have been trying to figure out a way to bring a fun and loose structure to this club/team that addresses the vast array of talent, age groups, and goals across the big group that we have.

So far we have come up with two items that we think are a must for being part of the crew. As you know, one is attendance and two, is having all who are serious, provide a written goal that, upon completion and submission, you will be held accountable for.

RATIONALE

No, we will not come to your house in the middle of the night and do you bodily harm if you do not live up to the standards you have set yourself. The Goals you lay out provide you and the team with something concrete to live up to. Your team-mates will also have access to this and can provide support and guidance towards meeting these goals.

WHATS IN IT FOR YOU

Of course there is the group support and friendship, improved running, etc. piece but yes, there will also be prizes to be had.

To be honest, I am not sure exactly what they will be and for what type of performance, but yes, for those that work hard, show up, improve and yes, provide some love, rewards in the form of shoes, race entries, gear and more will be provided. We are working on establishing the standards that must be achieved in order to get rewarded.

SUMMARY

I hope this makes sense and people are cool with the PROVDING YOUR GOALS to me request.

Marathon Buildup


I need help setting up a schedule to follow in preparation for Boston. I've broken it down into an 18 week calendar...starting just after XC Club Nationals in early December. I am currently on week 8 and have averaged 70 mile weeks for the past 7 weeks (that includes two 50+ mile "junk" weeks I did when I went skiing). I feel fairly comfortable at 75 mpw and plan to "up it" soon with doubles.

My typical week - 10 miles every weekday morning (sometimes 9), 10 on Saturday and 15-20 on Sunday = 75mpw. My simple plan is to start increasing some of my morning 10s to 12 and then start doubling up and adding mileage that way. I'd like to peak at 100 or just over and would like to plateau btwn 95-100.
My big question is how many weeks should I try and hold this plateau and how far back from "Marathon Monday" should this be? I feel very strong and feel like I will be very ready. The long runs feel quite easy compared with those I did last year.
FYI - week 18 is the week (M - Su) before the marathon. Week 19 would start on race day.

ANKLE WOES

I WOKE UP ON SUN AND MY ANKLE WAS THE SIZE OF A GIANT BALOON. HUGE AND PUFFY AND WICKED TENDER TO TOUCH. ANYWAY, I SUBMERGED IT IN ICE AND PRAYED TO THE GODS AND IT SEEMS TO BE DOING BETTER. HOWEVER, I ALMOST BROKE/TWEAKED IT AGAIN LAST NIGHT WHEN I KICKED THE GUY NEXT TO ME AFTER MANNING THROUGH THE FINAL TD. PATS AND HISTORY ARE ALL FOR NAUGHT. BRADY RULES AND THE PATS WILL BE BACK.

Weekend Roundup

Jason Dwyer, seen here winning the Nobel Peace Prize in 1989, ran a 15:27 at the Haverford Indoor Meet on Saturday. Unfortunately the race wasn't as competitive as last year and he ended up leading the race for 2 miles. Nonetheless a solid effort!

Anyone else race?

Max, Reaves, Bain and I met rival PACERS Bert and Steve Crane at a nice blue stone path on Saturday morning. The trail was as wide as the Canal towpath and meandered around Buddy Attick Pond near College Park. The loop was 2,040m...or just over 1.25 miles. Bert, Crane and I ran 5:20 pace for 4 laps ...actually Crane kept the pace up for a 5th lap (6.4miles). Reaves, Bain and Max followed. Max busted up his ankle somehow on this flat path. We ran a total of 11.5.


On Sunday, Reaves & Bain met again and headed down the Greenway Trail towards Derwood. Melissa and Nate Timm ran together just a bit behind. The Greenway Trail rolls up and down along the Seneca Creek all the way from the Potomac to the Patuxent. We went up and down muddy paths, over brooks, through giant fields until we reached Black Rock Mill in Darnestown...wherever that is. We turned around and cruised at a solid, yet comfortable, clip back to Riley's Lock and then turned left on River Road and hammered up a long hill a la Boston's "Heartbreak" and in doing so passed some a few guys on bikes. We whisked (running out of words here) down to Violettes Lock Road and pushed the last steep hill on our route then eased home along the Canal Towpath. A solid run that brought us through trails, roads and towpaths. 18 miles in total.

UPDATE: Next SUNDAY is the planned Sycamore Landing Rd to Old Anglers Inn run. We'll be running 2 miles on, 1 mile off for 12 miles at a little faster than marathon pace.

TWO ITEMS

ONE:

WHERE IS LITTLE MUNRO AND MIGHTY MATIAS?

Scott, do not tell me that the life of Actuary science is so encompassing that all you do is work, drink beer and watch re-runs of the Steeler's glory years?

Matias, come back to running. The tri stuff is, well, um, ya know...........

TWO:

Though there are no by-laws or rules and regs for this club/team we are playing with, the absolute must, in order to get some goodies out of the deal, which, includes free entries into races, is that YOU MUST show up to at least 80% of the group runs or one per week. This can weekend or weekday workouts. Its more about team spirit and developing a cohesive and responsive group than simply being a speed demon and showing up once and a while to race for us. There is always the exception such as for injury or personal matters of utmost importance. Other than that, regular face time counts for much.

The context for this message is that I have received lots of requests to get into races for free, etc. This is fine. However, there needs to be some bar set for this. Simple and reasonable request is to show up to the group runs, strive to get stronger and be a positive force.

Tempo Run - Saturday


Just in case this got buried below...

For any of you that might be interested, Klim and I are running a tempo run with Pacers' Steve Crane on Saturday morning (2/2) at 9:30.


The venue is Buddy Attick Lake in Greenbelt, MD--right off of the Beltway. The lake has a 2k (2,040 meters, actually), soft-surface loop that's similar to the towpath but with some small notable hills thrown into the mix.


I think the plan is to run at least 4 laps, though some may go as far as 7 laps. Everything will be marked: the 400m, 1k, and mile for those who like to keep splits.


This is the same place where I used to run my tempo runs and XC workouts in college. We'll meet in the adjacent parking lot to warm-up.

So, I scanned Robert Cannon's training log for insight- I've mentioned him before, but just to give background- he ran as the second youngest guy to make the trials... his qualifier and actual race were both around 2:20... I know it can sometimes be hard to get a sense of the big picture when looking at individual workouts... so, if it helps- Trials were early november..

in July he ran about 100 mile weeks. His workouts were largley 4-6 mile tempos ending with 400-800 repeats.

August had two break weeks of 25 and 50. By the end of the month, his workouts increased in length:

"20min warmup (sunny, low 70s)2 X 30min 2min jog in between to get back to the start 15min cool down ice bath ran a 1mile rolling loop across from the high school - i measured it to be a about 10meters longer than a mile with rolling hills for a simulation of the trials course - wanted about 5:40/milecame through each mile a second or two fast - hit the first 5miles in 28:06 and the second in 28:12 - felt really bad the first few miles (most likely from going from 8min/mile right into the workout and the fact that I haven't really recovered from Sunday), but got into a descent rhythym after - need to keep working on the engine"

September: started with a 100 mile week and his last week was at 130 (his highest week). workout length increased:

"2+mile warmup (low 70s, sunny)2 X 45min w/2min jog on the same course that I ran the 1hr run last week onsplits:5:43; 5:56; 5:52; 5:49; 5:52 (29:13 for 1st loop)5:39; 5:55; 5:55; 5:53; 6:01 (29:27 for 2nd loop)5:46; 5:56; 5:59; 6:06; 6:05 (29:55 for 3rd loop)1:26the 45min break was just alittle over a minute before the 8mile mark2+mile cooldownvery hard workout - I could tell by the first loop that this wasn't going to be easy - legs just couldn't find a rhythym - by the third loop, I could barely get up the hills - legs were dead - just too hilly of a course - really solid effort throughout, breathing felt good, but really felt how hard it is to run a long time on the hills - legs, arms, and abs really sore by the end - didnt take any liquids which I really should have"

October: mileage between 110 and 120, and then he "tappered" the week before the trials with an 80 mile week. Most workouts this month were at marathon pace:

"3mile warmup + strides (slight wind, 70s, 90+% humidity)10mile MP run = 53:25 (ave. = 5:20.5)(ran a 2.5 mile stretch that rolls the whole way)(splits: 5:13; 5:13; 5:21; 5:18; 5:23; 5:25; 5:25; 5:20; 5:22; 5:21)4mile cooldownreally tough marathon paced run - i dont really sweat that much but today was a different story, soaked by mile two - the turning, hills, and humidity really got to me early plus the fact that I went out a bit too quick - paid for it in the middle and seriously thought about bagging it - glad I didnt because I was able to find a descent groove at the end - Dad helped with giving me Gatorade"

Tempo Runs

Tempo runs are very crucial to training. Hall, Gildea, and thousands of others swear by them. So maybe this will get a conversation going. Here are a few of my questions for everyone individually: How far? What surface? What time and what day of the week do you run your tempos?

I have been running mine solo on the roads, but I really want to get on softer surfaces. I'm currently doing 6-8 mile tempo runs on a road loop in Montgomery Village once a week. I'm trying to build up the length every few weeks. I know Laura had posted about gettting some people out on Thursdays from the store. I'm interested in checking that out, but is anybody interested in running some tempos on the Canal in the coming months?

THIS WEEKEND AND 10K UPDATE

I spoke with Jake and Bain about a run on the Seneca Creek Trail this weekend. We are going to do it. 2hrs or 20 miles, give or take some inches or minutes. Also, for those who just want to come and run in a nice place and do something at their own pace, please feel free to come along and do you your thing. After the run we can go to Starbucks in Potomac for coffee, food, etc. Murphy can also do his weekly bulk grocery shopping at the Discount Giant.

What day are people able to do it, Sat or Sun? Most people per day wins out. Please let us know via the blog by COB Wednesday.

Also, the race with Pacers is set. I have told them that some of you all are in terrific shape and the score will be on par of that between the Redskins and the Patriots, this past season. With us, being the Patriots, of course. We do need one more woman, however, if we are to compete as a Co-Ed team. Laura, Dawn, Megan, Kelly, whats up?

Washington & Lee Track Workouts


Hey guys, just a heads up, there is a good group running quality track workouts at W&L High School in Arlington every Wednesday at 6:30 ( warm up at 6:00 I think). Most are pacers guys. I don't know about you but I can only do so much by myself and need a little push sometimes. I was at the track for the first time in about 9 months running a workout with Mammen when I saw the group and they invited us to join in anytime. We were already three sets deep so I didn't do the workout with them last night but they were running 8's anywhere between 2:15 to 2:30. Also, I'm running an indoor mile race (just for Sh*ts and giggles) at the PG complex this weekend if anyone is interested.

Marathon Training Run on 2/10

I know I am posting this super early, but I want to make sure people mark it on their calendars.

On Sunday, February 10, I (plus Reaves has committed) plan to run from Sycamore Landing to the Old Anglers Inn along the C&O Canal. The distance is 15 miles from mile markers 27 down to 12. There are at least 8 of us training for a spring marathon (Boston) who want to run btwn 2:30 and 2:35 and I want to get a solid pack together for a marathon-pace run. The goal would be to start out as if we were running our marathon and continue to run even splits for 15 miles at 5:5X pace (we can determine the "X" later). At 15 miles we simply "walk off" feeling fresh, fine and longing for more. We can add a cooldown of sorts after if needed.

It'd be sweet to get a solid pack and stay packed up for the duration. We don't want any heroes jetting away at mile 7. It's too easy to do that and part of the workout is geared towards staying on pace and keeping cool. Right now I know of the following who are aiming to run 2:30 low at Boston: Me, Murphy, Reaves, Dwyer, Chris Baine, PACER Brian Baille (Frederick), Max...and maybe Matias (?). Any others? That would be a solid pack of guys if we could get a commitment. I did this about a year ago and it was a huge confidence booster. I throw this out to the marathoners specifically, but others are welcome too. But again, this isn't a race.

Logistics - everyone would meet at Old Anglers at a certain time then pile into two cars. Those cars would park at Sycamore and we'd all run south. Then one guy could drive the owners of the two cars back up to the original spot.

TRAINING AND RACING = TAXED LEGS

Yesterday, I met Pat Murphy and Zach Britton down at the Capital Crescent trail in G-town to run a 20K sponsored by the DC ROAD RUNNERS. Among the famous and not so rich, was Bob Marino, another one of the "old guys" who, back in the day, would battle Moeser and Hage for local bragging rights as the area's best runner. Typical of his era, he showed up at the race looking even more un-cool than me. Sweats, 70s style headband, a sweatshirt stamped with the label US NAVY on it. Totally old-school and awesome.

Anyway, Ted Poulos was there as were many other faces that looked familiar. The race is so low key, that nobody knew, including the race director, where the start line was. Eventually he found it and boom, the race started. Right from the get go, some kid from the US Navy, bolted out like a piston. He had a huge lead. Well, myself, Britton, Murphy, Marino and some other dude, settled into a pack and slowly reeled him in. As we ran we hit several big patches of snow and ice. These slowed us down quite a bit as we had to really dodge and dart away from the ice. At the 6.2 turnaround, Murphy who had a slight lead on me, said way to go Max, or something similar, and as he said this and I began to make my turn around the cone, I wiped out and slid to the ground. I felt like a marine doing some sort of combat routine. Anyway, I bolted up, shook off the stinging sensation that resonated down my elbo and decided to not let those guys run away.

1 mile passed and we started to get strung out. Murphy and Britton really started to race and pick up the pace. They caught the lead guy and moved ahead. Being the old man that I am, I held back and back and slowly reeled in the #s 3 and 4 guys until it was just Murphy and Britton in front of me. At some point Britton made a move and Murphy decided not to go with him. I caught up to Murphy and in his always pleasant demeanor, he simply said, I have had it or something similar. With 3.5 miles to go, I decided to put a little more speed on and see if Britton would fade. Just when I thought I would get him, at mile 2, he put a surge on. I did too, but not enough to reel him in and he ended up running a strong finish to get the victory.

In all, it was a good, hard run with some tactics and adventure thrown into the mix. My end time was 1:12.57. If I had not fallen and there had not been snow and ice, I say my time, as everybody else's, would have been 1 minute faster.

As for today, Klim, Dylan, Christiam, Bain, Tanner, Murphy and Reaves and myself ran a solid 18 miles in the frigid cold out by Old Angler's Inn. It took my about 9 miles just to warm up and get the legs to feel alive.

We did a solid pace with a little speed thrown in at the end. After, we went to starbucks and talked smack.

Klim, is now claiming that if Giuliani loses he does not have to wear a dress at a race. I forget the specifics of the bet he made with Dwyer a few weeks back, but I could have sworn, Klim, wearing a dress, was part of the deal.

After two pretty high mileage/intensity days, my legs are tired. Time to rest a bit.

FYI---Please look at the most recent Running Times. In the section where Master Runners are ranked, Moeser is the #2 guy in the world(i think). for his age group, 55-59.

TRAINING RUN FOR MANANA

I was going to run the race with Jake in MD, but noticed that DC ROADRUNNERS, is putting on a 20K and 5K on the Capital Crescent trail tomorrow morning. The race start is basically right at the G-town running store. So, for the purpose of convienence, I think I will do the 20K as a tempo(5:50-6 minute pace) and then head over to the store and starbucks for some post run/race chatter. If people want to run that as a GRC training run, its only 5 bucks for either race. The start is right at the begining of the trail. Basically, across the street from the store. If you walk down the steps from the canal to street below(water st, i think), you will see the boat house on the left. thats where it starts.

LIST OF INJURIES

I am learning(always) about the body and how it responds to treatments for injuries, what to apply for what type of injury, etc. I am not sure what any of you all do. I could describe the stories I hear from dozens of runners in the area but that requires too much writing.

Below are two examples of injuries that I have been working with for approximatley two years.

1) Hallux Limitus(stiff big toe). I went to the Podiatrist recently for a toe problem. He examined my big toe and said there is a large bone spur on the joint that connects the toe with the rest of the foot. This is due to the massive amount of flexing this toe has done over the years. Anyway, to make a long story short, the toe has not been able to bend upwards for 2 years. It is stiff but really does not cause pain, just some aggrevation.

Remedies
1)In older people and in severe cases, doctors will operate to shave off the spur. However, it usually grows back and is worse.
2)One can try orthotics.
3) Be tough and just run with it. (My option of choice)


Hamstring Strain. I have run with a strain in my right hammy for 2 years. I can run through it but the hamstring is forever tender.

Remedies
1) Rest and Prayer
2) Ultra sound and PT
3) Massage and ice

I have tried little bits and pieces of all three and still suffer a bit. Wilson Komen suffers through the same injury and has had it for 8 months.

I know Jake has had some shin problems but I have no idea if others have or do suffer and just run through these things, etc.

My next sporting obsession will be Ping Pong

Weekend Runs

I was thinking of running one of the local MCRRC race series races on Saturday. It's 5 (semi-hilly) miles and my goal is to run a good warm-up then run 5:20 pace for the first 4 miles and then see how I feel. I am trying to mimic my half marathon pace (hopefully!). Then I'll run a longer cool-down...maybe right after finishing. Anyone else interested? More info below.

I am meeting Patrick Reaves at the Old Angler's Inn parking lot on Sunday at 0930 for a long run. He is running 18...I will try and run the same. We'll hit up some of the hilly trails above Great Falls on the MD side before or after our melancholy route along the C&O Canal. Any takers?

Columbia Club 10 Mile Challenge

Sunday, February 24: RRCA Club 10 Mile Challenge is set to kick off after last year's event was canceled due to inclement weather. For anyone who is looking to run a 10 mile race (for $0), feel free to register following the enclosed link.

I wasn't sure if GRC had its own recognized RRCA club, so if you do and want to compete as GRC, I would suggest getting in touch with the race director. However, you are more than welcome to run as an honorary member of Falls Road, and if GRC has enough runners, we can separate and hold our own team competition. It's a good race, always competitive and all local folks. It's rolling, so it won't be a PR course, but a good 10 miler to do prior to Cherry Blossom.

Per your comment... speed workouts are pretty common for marathon training- and in fact many of our workouts are adaptations from those espoused by Hansons':

Also, we're not exclusively marathoners- before boston we're racing a 5k, 10k, 8k, and jake's doing a 10 miler... so we need some speed.. so three miles just under 10k pace 4:55-4:45 and the 800s were for the shorter races we have coming up.

And yes, we will be doing tempo runs in late feb/early march. Last year this involved 12 miles at 5:40s then dropping into 5:30s.

PREDICTIONS AND MORE

I predict one of the women from the DC/Metro area will run 2:35 at the trials. Since all of the runners are awesome runners and good looking, too boot, its impossible to know which ones or which one will prevail as the region's top dog. With this in mind, I wish them all luck.

Here is a trail I explored years ago. We can run there from the Riley's lock parking area

Seneca Creek Greenway Trail 16.5 miles - moderate This natural surface trail follows the Great Seneca Creek from the Potomac River upstream to Route 355. The trail continues on Maryland National Capital Park and Planning Commission park land.

The Greenway provides access to the Great Seneca Creek stream valley for those who enjoy the challenge of a long hike in the beauty of the outdoors. Due to the environmental sensitivity of the trail's location, bicycles and motorized vehicles are not permitted on the state park section of the trail.

Trail Access Points
Section 1: C&O Canal to River Road and Seneca Road (0.9 mile)This area of the Greenway Trail reveals traces of the past as you see red sandstone remains of a large stone-cutting and polishing mill. Further up the canal is a stone quarry and Seneca Red Sandstone cliffs, which were used as early as 1774.

I would like to do this one on Sun. Are others game?

Go Lisa! (And for the Boston Bound...)

In an effort to represent the ladies on this board, I thought I'd mention that Lisa Thomas qualified for the Olympic Trials in the marathon with a 2:46:13 this past weekend at the P.F. Chang's Rock and Roll Marathon in Phoenix! Congrats Lisa!

I ran from the Chevy Chase store with Alan last Thursday and hope to make it a Thursday tradition. Anyone interested in regularly putting in 8-10 miles at about 7:00 pace (or a little faster if the spirit gets us)? As for those headed for Beantown in the spring, I realized that my "Boston" tempo run course is not far from the Chevy Chase store. I did a hard run on this course most every Monday last year and thought it helped with my uphill and downhill running. I've recorded it on the Gmaps pedometer here:

The almost 10 mile loop is only on busy and well-lit roads (for safety purposes). Be careful at a few of the busy intersections (especially Nebraska and Connecticut, as drivers seem to lose all common sense there).

Starting and finishing at my apartment (~Van Ness and Connecticut) mimics the down-up-down topography of Boston a little better than running from the store, but you still get in some of those long grinding hills. I always ran it clockwise, but you might want to try counter clockwise.

TRAINING

This past weekend's training was very good.

We had large turnouts of quality and serious runners on Sat and Sun.

The sat Progression run turned out to be a race(my fault) as we went out too fast the last 5 miles and by mile 8 were gassed. Other than that, Wilson and Raabe were there as was Matt Ernst, Chuck, Chris Bain, Herzog, $$$$$$$, Billy, Pat M and Susannah K.

The Sun run was awesome. Jason, Billy, Pat, Chuck, Reaves and Chris B turned out for 16-18 miles of muddy trail running through some nice country. We explored and conquered. After, we went and had brunch at the Silver Diner in Reston.

Also, on Sunday, there was a cameo appearance made by Alan Webb and his training group. I hear that the trails out that way are one of his primary training grounds.

I have been running with various groups in this area for 6 years. This is the best one so far. Its creative, flexible, filled with good runners, and too boot, people are laid back and there does not seem to be any ego maniacs.

Pat game saturday night

Reminder that tomorrow is a progression run from the G-town store at 8:30am. Plain and simple. Start out slow and end fast. Do your thing(own pace).Wilson is coming out to run slow and I think Raabe said he might parachute in from a black helicopter. A bunch of other hungry souls are venturing out, as well.

Sunday run is beteen 15-20 miles on rolling trails around Great Falls. Some will run 15 or 16 and some 20. We will meet at the difficult run parking lot and leave 9amish(be there by 9). pancakes after. bring GU or Cliff Bars and water.
